Help with Nutrition Plans

I am a beginner. I just started FT today.
I understand the workouts, but I know nothing about making
nutritional eating plans.

I want to lose about 30lbs. and get my bodyfat% to 7%.

Can you guys help me in establishing a nutrition plan to reach my goals?
My profile is the following:

Individual Metabolic Rate -
Slow - difficulty losing fat CHANGE
Current Activity Level -
Low - sedentary CHANGE
Selected Nutritional Goal -
Fat Loss and Toning CHANGE

Personal Nutritional Profile - Calculated Daily Requirements for YOUR goals

Protein -
198 g .. maximum 10% variance is acceptable
Carbohydrates -
495 g .. maximum 10% variance is acceptable
Fats -
38 g .. maximum 10% variance is acceptable
Total Calories -
3077 .. calculated maximum, do not exceed for current goal
