Nothing wrong with sandwiches, as long as the bread's good. I'd ditch the cheese, though.

My preference would be for something homemade or some Lean Mass Matrix rather than Myoplex. That said, high glycemic carbs have their place, which is why I don't get the point of so-called "bad" carbs. However, that place is around a workout time. At the very least, I'd opt for something else before bed. A casein source such as milk or cottage cheese mixed with something fatty like peanutbutter or flax oil would work. Speaking of flax and PB, it looks like you need more good fats in your diet.

For pre-workout, I'd go for some protein powder and either oats or dextrose/malto (Myoplex qualifies, although it's not the best choice).

what about my glutamine intake? should i take 1 tablet before sleep or is it irrelevant ?
could you give me a hint on what good fats are you refering to?
and for preworkout, is a half shake better than those falafels ? what could i add to the shake for a better preworkout meal?

Glutamine is debateable. I'd say at least 5g/day, preferably post workout. However, some people claim that's just far too low. Still others suggest it's not worth it to take any.

Essential Fatty Acids. Some places you can get them from are fish/flax oil, fish like salmon and tuna, and nuts and nut products.

I'm not entirely sure what falafels are.

All you really need in a pre-workout shake is protein and carbs.
