Well really you are the only one who can tailor the diet to your needs :p
But...
You'd have to engage in a fat loss plan, i.e. cut. you can't spot reduce so you'd have to go the whole distance. I'd suggest a 40/40/20 split of protein carbs and fat. Good possible foods are egg whites, oats, chicken, tuna, the usual bbing choices.
only you can decide what to eat and when to eat it. I personally do not agree with freetrainers' approach to fat loss when it comes to cardio, first thing in the morning before breakfast - that's a joke. You'll waste muscle. I'm cutting at the moment too, HIIT is a good idea i'd say. Usual diet mistakes....only consume high GI foods post workout, you do 30min cardio before weights? Not a good idea, wasting valuable energy there for weight lifting, plus you may be more prone to injury due to fatigue. Gym for two hours? hm and more cardio afterwards? By that time cortisol would be released in the body, and again muscle wastage would occur. I'd suggest perform HIIT on your off days. Sound diet is the only way really - but don't aim to lose too much too fast. Most people cut 12 weeks before they get the definition they want, but since your lowering it to about 8%(?), i guess you could do it in 6-8weeks.
Remember, to eat something before bed - protein of course, not carbs. I'd suggest slow digesting caesin protein found in egg whites.
Those are just my suggestions, get a few more before you decide. What works for one, doesn't necessarily work for all.
